Ashwagandha for stress and sleep: what to check first

Ashwagandha is an herb that may help if you're stressed out and tired but can't fall asleep. It doesn't knock you out like a sleeping pill. Instead, it lowers stress hormones so sleep comes more easily. Choose 10–30 mg a day of the active compounds (withanolides), and if you're new, a branded ingredient like KSM-66 or Sensoril is a safe choice.

Who it’s for

People under a lot of stress or on edge, who feel tired but can't fall asleep

Daily dose

10–30 mg of withanolides a day (about 300–600 mg of KSM-66)

When

Every day, consistently. In the evening if sleep is your goal

Best form

KSM-66 (root) as a solid all-rounder; Sensoril (root + leaf) for a stronger calming effect

What is ashwagandha?

Ashwagandha is a plant root long used in India's traditional medicine (Ayurveda). It's the best-known adaptogen (an herb that helps your body stay balanced so stress affects you less).

When you're stressed for a long time, your body stays stuck in "emergency mode." Cortisol (the stress hormone) swings up and down, and your sympathetic nervous system (the part that keeps you tense) can't switch off. You feel drained during the day and then can't sleep at night. People often call this state "adrenal fatigue."

Ashwagandha helps turn down that overactive stress switch. Its key active compounds are called withanolides, and that's the most important number to look at when you choose a product.

Ashwagandha benefits: where it may help

  • Stress and anxiety: Its best-known use. In one study, 75 adults with moderate anxiety took 300 mg a day for 12 weeks and their anxiety dropped noticeably.
  • Sleep: It acts on GABA (a brain chemical that calms you down) and lowers cortisol, so sleep comes more naturally. It doesn't put you to sleep right away like a sleeping pill.
  • Fatigue and endurance: In one study, 30 healthy people in their 20s took 500 mg a day for 8 weeks and improved their endurance and strength.
  • Focus and memory: It's also used for "brain fog." Some formulas pair it with ginkgo and other ingredients.
  • Men's energy: Some men take it to support testosterone and stamina.
Many people say they notice it faster than magnesium. But some say they saw "no dramatic change." Also keep in mind that most of the studies were done in India, and some experts say the evidence is still limited.

Who needs it

If 2 or more of these apply to you, ashwagandha may be worth considering.

  • □ Your body is tired, but you can't fall asleep when you lie down
  • □ Your heart pounds at night, and getting up in the morning is really hard
  • □ Stress gives you headaches or makes you irritable
  • □ You're always tense and get annoyed easily
  • □ You have chronic fatigue that rest doesn't fix
  • □ You feel down and unmotivated
B vitamins, magnesium and ashwagandha are often named as the "basic three" for stress. A good approach is to start with B vitamins and magnesium, then add ashwagandha if you still need more support.

Who should not take it (or should ask a doctor first)

  • If you're pregnant: There are concerns it could cause miscarriage. Don't take it.
  • If you're breastfeeding, or for young children: There isn't enough safety data.
  • If you have hyperthyroidism (too much thyroid hormone): Ashwagandha may increase thyroid hormone production.
  • If you have high liver enzymes or liver problems: There are rare cases of liver enzymes rising.
  • If you take immunosuppressants for an autoimmune condition: It may affect the immune system.
  • If you take sleeping pills or anti-anxiety medication: The calming effects can add up and make you too sluggish.
  • If you have low blood pressure or low blood sugar, or take medication for either: In rare cases, blood pressure or blood sugar can drop further.

Ashwagandha ingredients: KSM-66 vs Sensoril vs Shoden

How strong ashwagandha is, and how it feels, depends on which ingredient the product uses. If the label names a branded ingredient, you can trust the quality to some degree.

IngredientWhat it's likeBest for
KSM-66Root-only extract, about 5% withanolides. The best known and most studied.First-timers, general health and stress management
SensorilRoot + leaf extract, about 10% withanolides. Stronger than KSM-66 and more calming. Side effects may be a bit more common.People mainly dealing with anxiety or sleep problems
ShodenThe most concentrated, about 35% withanolides. But stronger isn't automatically better.People who want to take fewer capsules
Organic traditional extractGood pesticide control, but generally low in active compounds.Light, general wellness use
With BioPerineBlack pepper extract added to boost absorption. But it can interact with many medications.Only people who don't take medications
If you're new, start with KSM-66. If anxiety or insomnia is your bigger concern, Sensoril is also a good choice.

Ashwagandha dose and how to take it

Bottom line: count the milligrams of withanolides, not the weight of the extract. 10–30 mg a day is a good range.

GoalDaily dose (withanolides)
Starting gently5–10 mg
Typical doseAbout 15–30 mg
More aggressiveSome use up to 60 mg

The math is simple: extract mg × withanolide %

  • KSM-66 300 mg × 5% = 15 mg withanolides
  • KSM-66 600 mg × 5% = 30 mg
  • Sensoril 250 mg × 10% = 25 mg

How to take it

  1. Take it every day, consistently. It takes time for stress hormones to settle. The studies ran for 8–12 weeks.
  2. If sleep is your goal, take it in the evening. If daytime stress or fatigue is your goal, take it in the morning or split it between morning and evening.
  3. If you feel too drowsy or flat during the day, lower the dose or move it to the evening.
Ashwagandha isn't a sleep aid that makes you drowsy. If you want something that actively helps you fall asleep, melatonin is the better tool.

How to choose ashwagandha: watch for underdosed products

Ashwagandha is notorious for products that contain less than the label says. When ConsumerLab, an independent US testing company, tested products on the market, several well-known brands came up short on withanolides. Some had nearly 10 times less than the label claimed. Some even listed a branded ingredient (KSM-66) and still fell short.

Check these 3 things on the label:

  1. Does it list the withanolide % or mg? — If it isn't standardized (adjusted to a consistent amount of active compounds), skip it.
  2. Is it a branded ingredient? — KSM-66, Sensoril or Shoden on the label is a good baseline.
  3. Has it passed independent testing? — Third-party testing from groups like ConsumerLab or NSF makes it more trustworthy.
Products with BioPerine (black pepper extract) absorb better, but they can interact with blood pressure medications, heart rhythm medications, antidepressants and hormone medications. If you take any medications, choose a product without BioPerine.

Ashwagandha side effects: keep an eye on your liver

Most people take it without problems, but know these side effects before you start.

  • Stomach upset: Nausea, indigestion, diarrhea. Taking it after meals or lowering the dose helps.
  • Feeling too sluggish: Drowsiness or low mood. This happens more when you combine it with other calming supplements (theanine, magnesium, melatonin, etc.).
  • Headache
  • Raised liver enzymes: Rare, but cases keep being reported.

Here's a bit more on the liver. In LiverTox, the US National Institutes of Health's database on liver injury, ashwagandha is rated Category C (a "probable" cause of liver injury). Most reported cases were mild, and none led to liver failure. They usually showed up 2–12 weeks after starting.

If you notice any of these, stop right away and get your liver enzymes checked:

  • The whites of your eyes or your skin turn yellow (jaundice)
  • Your urine turns dark, like cola
  • You itch all over for no reason and feel extremely tired
"Adrenal fatigue" blends that mix many herbs can be harder on the liver simply because they contain so many ingredients. Be especially careful if your liver enzymes are high.

Medications and conditions to watch

  • Check Sedatives such as sleeping pills or anti-anxiety medication — The calming effects add up and can make you overly drowsy or sluggish — talk to your doctor
  • Check Immunosuppressants — May affect the immune system — talk to your doctor if you're being treated for an autoimmune condition
  • Check Thyroid hormone medication — May increase thyroid hormone production — avoid if you have hyperthyroidism, and talk to your doctor if you take thyroid medication
  • Note Blood pressure and diabetes medications — In rare cases, blood pressure or blood sugar may drop further — stop if you feel dizzy
  • Check BioPerine products + heart rhythm medications, antidepressants, hormone medications — Can change how your medications are absorbed and processed — if you take medications, choose a product without BioPerine

Combinations

Works well with: Magnesium, B vitamins (B complex), L-Theanine, Rhodiola, eleuthero, Lecithin, Ginkgo biloba

Frequently asked questions

When is the best time to take ashwagandha?

Take it in the evening if sleep is your goal. For daytime stress or fatigue, take it in the morning or split it between morning and evening. If it makes you drowsy during the day, move it to the evening.

Will ashwagandha make me sleepy right away?

No. It doesn't knock you out like a sleeping pill — it lowers stress hormones so sleep comes more easily. If you want to fall asleep quickly, melatonin is a better fit.

KSM-66 or Sensoril — which is better?

If you're new, the well-studied KSM-66 is a safe bet. If anxiety or insomnia is your bigger concern, Sensoril, which has about twice the withanolides, is also a good choice. Side effects may be a bit more common with Sensoril, though.

How many mg of ashwagandha should I take per day?

10–30 mg of withanolides a day is a good range — count withanolides, not extract weight. One 600 mg capsule of KSM-66 gives you about 30 mg.

Is ashwagandha bad for your liver?

There are rare cases of raised liver enzymes. Most were mild, but avoid it if you have liver problems, and stop right away if you notice yellowing skin or eyes or dark urine while taking it.

How long does ashwagandha take to work?

Some people notice it within a few weeks, but the studies ran for 8–12 weeks. Give it at least two to three months of consistent use.

Can I take ashwagandha with magnesium?

Yes, it's a good pairing for stress and fatigue. But if the combined calming effect leaves you sluggish in the morning, lower the dose of one of them.

Can I take ashwagandha while pregnant?

No. There are concerns it could cause miscarriage. It's also best avoided while breastfeeding and for young children.
