What is vitamin D?
Vitamin D is a fat-soluble vitamin (it dissolves in fat) that your skin makes when exposed to sunlight. It moves calcium from your gut into your blood, making it a foundation of bone health, and it also helps immune cells develop properly and stay balanced.
The problem is that sunlight alone rarely covers it.
- Sunscreen cuts how much your skin makes by more than 90%.
- Window glass blocks the UV rays (UVB) that make vitamin D. Sitting by a window doesn't help.
- Food is even harder. To get 2,000 IU from salmon, you'd need to eat about 600 g (roughly 1.3 lb).
That's why many surveys find that 7 to 9 out of 10 people in some countries run low. The US average is a bit higher, but if you spend most of your time indoors and use sunscreen faithfully, you're just as likely to be low.
Vitamin D benefits: where it may help
- Bone health: helps you absorb calcium. Data show that older adults who took it daily had a lower risk of falls.
- Immune balance: helps immune cells stay neither too weak nor too reactive.
- Allergies and skin: many studies suggest allergies and eczema tend to be worse when vitamin D is low. The strength of the evidence is still limited.
- Blood sugar: may help improve insulin resistance (when blood sugar doesn't come down well even with insulin present).
- Mood, sleep and fatigue: low levels are linked with more low mood and chronic fatigue, and some data show sleep improved with steady use. Opinions on mood benefits are divided, though.
- Before and during pregnancy: plenty of data suggest that enough vitamin D in the mother also supports the baby's growth.
Who should consider vitamin D
Low vitamin D rarely causes clear symptoms, so it's more practical to judge by your lifestyle than by symptoms. If even one of these fits, it's worth considering.
- □ You spend most of the day indoors and wear sunscreen when you go out
- □ You don't eat much fish
- □ You're a woman, over 70, or past menopause
- □ You have darker skin
- □ You're planning a pregnancy (starting 2–3 months ahead is recommended)
- □ You have allergies, eczema or an autoimmune condition, or you often get colds or shingles
- □ Your blood sugar is borderline (prediabetes) or you carry extra weight
- □ You only take a multivitamin (usually 400 IU, which rarely raises your level much)
Who should be careful, or can skip it
- People with kidney problems: your kidneys convert vitamin D to its active form. Even a normal dose can be a burden, so talk to your doctor first.
- People with kidney or urinary stones, or vascular calcification (calcium building up and hardening blood vessels): avoid high doses and set your dose with your doctor.
- Pregnant women: don't go over 4,000 IU a day from all products combined.
- People already getting enough from other products: if your multivitamin, omega-3 and calcium-magnesium products add up to 2,000–4,000 IU, you don't need a separate one.
- People who get plenty of sun and eat very well: if you're confident you're in the top 10%, you can skip it.
Vitamin D daily dose: 4,000 IU to start, then lower
Bottom line: if you're new to it or haven't taken it in a while, take 4,000 IU a day for 3–6 months, then maintain with 1,000–2,000 IU.
| Situation | Daily dose |
|---|---|
| New to it, or off it for 6+ months | 4,000 IU (up to 5,000 IU) for 3–6 months |
| Maintenance after that | 1,000–2,000 IU daily, or 4,000 IU every other day |
| Already getting some from a multivitamin, etc. | Add 1,000 IU |
| During pregnancy | About 2,000 IU |
| Babies 0–12 months | 400 IU (as liquid drops) |
Here's a rule of thumb: 1,000 IU daily raises your blood level by about 5–10, and 4,000 IU by about 15–30. It usually levels off after about 12 weeks.
If the label lists mcg (micrograms), multiply by 40 to get IU. 25 mcg = 1,000 IU. Take a 5,000 IU product daily only for the first 6 months, then cut back to one every other day. "Megadosing" at 10,000 IU or more a day for long periods is not recommended.
What's a normal vitamin D level?
The most accurate approach is a blood test (25(OH)D, measured in ng/mL) and setting your dose from there.
| Level | What it means |
|---|---|
| Under 12 | Deficient |
| 12–30 | Insufficient (20–30 is considered "sufficient" by some standards) |
| 30–60 | The range most people aim for |
| 100 or higher | Too high — lower your dose |
Lately the view that "over 20 is enough, and raising it further has no clear benefit" has been gaining ground. Realistically, aim for around 30 and stay under 100, and you'll be fine. If you've taken a high dose for 6 months or more, get tested once and adjust.
Best time to take vitamin D: after breakfast or lunch
- Take it right after a meal. It's fat-soluble, and some data show absorption can differ by up to 50% compared with an empty stomach.
- Morning or midday is best. Some people have trouble sleeping when they take it in the evening.
- Taking it every day is what counts. If you stop, your level drops again. At 4,000 IU or less, you don't need breaks.
- If you miss a day, you can take it with the next day's dose. If daily is a hassle, you can also take a week's worth at once.
Types of vitamin D: D3, D3+K2, liquid and gummies
| Type | What to know | Best for |
|---|---|---|
| D3 | Efficient and stays in the body longer. Most products use it. | Everyone — the default pick |
| D2 | Less efficient than D3. | No real reason to choose it |
| D3+K2 (MK-7) | K2 helps send calcium to your bones so it doesn't build up in blood vessels. | Long-term users, people who also take calcium |
| D3+K2 (MK-4) | K2 clears in 1–2 hours, so you'd need it several times a day. | Not recommended — choose MK-7 |
| Liquid (drops) | Add drops to juice or milk. Absorbs the same as pills. | Babies, kids, people who struggle with pills |
| Chewables and gummies | Chew them like a snack. | Kids, adults who find supplements a chore |
How to choose vitamin D: you don't need an expensive one
Vitamin D uses nearly identical raw materials and is easy to make, so there's almost no quality difference by brand or country of origin. Just check these 3 things.
- Is it D3? — Look for "Vitamin D3 (as cholecalciferol)."
- How many IU per capsule? — 4,000–5,000 IU for building up, 1,000–2,000 IU for maintenance.
- If it has K2, is it MK-7? — Look for "MK-7 (Menaquinone-7)." For maintenance, 50–200 mcg is enough.
You don't need to care about marketing like "made in Switzerland" or "from sheep's wool (lanolin)," or premium brands that cost several times more for the same dose. Room-temperature storage is fine (no fridge needed), and since it's fat-soluble, buy only what you'll finish in 6 months to a year.
Vitamin D side effects and overdose symptoms
If you stay at or under 4,000 IU a day, side effects are rare. Occasionally people with sensitive stomachs get a stomachache, or hives, headaches or trouble sleeping.
Most problem cases come from dosing mistakes: taking a month's worth (for example, 300,000 IU) at once, a manufacturing error that swapped mcg and mg, or taking tens of thousands of IU a day for months. This can cause hypercalcemia, meaning too much calcium in the blood. If you have these symptoms, stop right away and see a doctor.
- Nausea, vomiting, loss of appetite
- Extreme thirst, frequent urination
- Constipation, weakness, dizziness
- Pain in your side or lower belly (a sign of stones), irregular pulse
What to pair with vitamin D: K2, magnesium and calcium
- Vitamin K2: sends the calcium that vitamin D brings in to your bones. The longer you take vitamin D, the more it makes sense to add it.
- Magnesium: if you also take high-dose calcium, add magnesium and K2. It eases worries about calcium building up in your blood vessels.
- Calcium: vitamin D boosts its absorption. They're often taken together during times when bones weaken, like after childbirth or around menopause.
- Omega-3 and probiotics: omega-3, also fat-soluble, absorbs well alongside vitamin D, and the three are often named as a basic combo for immune and inflammation support.
Medications and conditions to watch
- Caution Kidney disease treatment — Your kidneys convert vitamin D to its active form, so even a normal dose can be a burden — talk to your doctor before taking it
- Check Kidney or urinary stones — High doses increase calcium absorption, which may be bad for stones — lower the dose and talk to your doctor
- Note Multivitamin — Overlaps with the vitamin D in your multivitamin — keep the total at or under 4,000 IU a day
- Note Calcium — Boosts calcium absorption. When taking high doses together, add magnesium and K2 too
Combinations
Works well with: Vitamin K2, Magnesium, Calcium, Omega-3, Probiotics, Zinc
How it appears on the label
| On the label | What it is | What it means |
|---|---|---|
| Cholecalciferol Vitamin D3 | D3 (cholecalciferol) | The form that stays in your body longer. Most people should choose this one |
| Ergocalciferol Vitamin D2 | D2 (ergocalciferol) | Plant-based. Doesn't last as long as D3 |
| mcg (IU) | mcg to IU conversion | Vitamin D: 1 mcg = 40 IU (50 mcg = 2,000 IU) |

Frequently asked questions
How much vitamin D should I take a day?
If you're new to it or haven't taken it in a while, take 4,000 IU a day for 3–6 months. After that, drop to 1,000–2,000 IU to maintain. Count the vitamin D in your other supplements too, and keep the total under 4,000 IU.
Can I take vitamin D at night?
It isn't harmful, but some people have trouble sleeping when they take it in the evening. If you can, take it right after breakfast or lunch.
Can I take vitamin D on an empty stomach?
It's fat-soluble, so right after a meal is much better. On an empty stomach, absorption can drop a lot.
Is it OK to take 5,000 IU of vitamin D every day?
It's fine for the first few months while you build up your level. After about 6 months, cut back to one every other day. Taking it daily long term puts you over the recommended daily upper limit (4,000 IU).
Are vitamin D shots better than pills?
No. Both raise your level about the same, and daily pills have better research results and cost less. Shots are only an alternative for people who truly can't take something daily.
Should I take vitamin D with K2?
It's not required. But if you take a high dose long term or also take calcium, K2 (MK-7) helps send calcium to your bones, so taking them together is recommended.
What's a normal vitamin D level?
Under 30 is usually considered insufficient, and under 12 deficient. Aim for about 30–60 and stay under 100, and you'll be fine.
What are the symptoms of too much vitamin D?
Signs of high blood calcium (hypercalcemia): nausea, vomiting, extreme thirst, frequent urination, constipation and weakness. Most cases come from dosing mistakes, like taking a month's worth at once. If you have these symptoms, stop right away and see a doctor.
